Zone 2 cardio

Zone 2 is easy aerobic work: a pace you could hold for an hour and still talk in full sentences. Roughly 60 to 70 percent of your maximum heart rate.

It is the base of aerobic fitness, and its most useful property for a lifter is that it barely costs you anything. It improves your engine without eating into your recovery from lifting.

How to find it without a heart rate monitor

The talk test is genuinely reliable. In Zone 2 you can hold a conversation in complete sentences. If you can only manage a few words at a time you have drifted into Zone 3, and if you can sing you are in Zone 1.

Most people who think they are doing easy cardio are working harder than this. It should feel almost too easy, especially in the first ten minutes.

Why easy work is the point

Zone 2 improves the parts of aerobic fitness that respond to time rather than intensity: your heart pumping more per beat, your muscles getting better at using fat for fuel, and your capillary network growing.

Because it is easy, it also generates very little of the fatigue that competes with lifting. Hard intervals build fitness quickly and take a real bite out of your recovery. Zone 2 builds it more slowly and takes almost nothing.

How much and where to put it

Somewhere between 20 and 60 minutes a session, and it can be almost anything: walking briskly, easy cycling, the rower at a relaxed pace, an incline treadmill walk.

Placement matters if you also lift. After lifting rather than before, and away from the day your heavy legs work depends on. Doing your cardio first means arriving at your main lift already tired.

Cardio in Ionik Coach is prescribed as a short finisher after lifting on a share of your training days, never as a standalone session bolted onto a rest day, and never before your lifting.

How much you get depends on your goal. A strength or muscle building plan keeps it light so it does not interfere. Endurance goals get dedicated cardio sessions where the cardio is the main work, and even then most of it is deliberately easy, with only a minority of sessions run as harder intervals.

Common questions

Will cardio kill my gains?

Easy cardio, done in sensible amounts and placed after lifting, will not. See concurrent training for where the real interference comes from, which is mostly volume, intensity, and timing.

Is walking enough to count as Zone 2?

For many people a brisk walk, especially uphill or on an incline, sits right in Zone 2. If you can talk comfortably but would rather not sing, it counts.

How do I know my maximum heart rate?

The usual rough estimate is 220 minus your age, which is convenient and can be off by 10 to 15 beats either way. The free heart rate zone calculator will give you the zones, and the talk test will sanity check them.
